Key takeaways

  • Dinner can be about 25–30% of your daily calories, with about 25–30 g of protein
  • Finish eating at least 2–3 hours before bed; there is no need to stick to 6 pm
  • Keep 1–2 ladles of rice, and if hungry late, have a snack of about 150 kcal or less

A good weight loss dinner has about 25–30 g of protein, plenty of vegetables, a sensible amount of rice or starch, and roughly 25–30% of your day's calories. If you eat 1,500 kcal a day, that is about 375–450 kcal for dinner. Finish eating at least 2–3 hours before bed, and avoid fried food, sweets and alcohol late at night. Skipping dinner completely leaves many people so hungry that they end up snacking before bed instead.

How many calories should a weight loss dinner have?

Dinner should be about 25–30% of your daily calories. It can be a little lighter than lunch, but not so light that you wake up hungry. Find your daily number with our TDEE calculator (the page is in Thai).

Daily totalDinner (approx.)Example plate
1,200 kcal300–360 kcalA dish of about 150 kcal + 2 ladles of rice
1,500 kcal375–450 kcalA dish of about 150 kcal + 2 ladles of rice + 1 boiled egg
1,800 kcal450–540 kcalA dish of about 150 kcal + 3 ladles of rice + 1 boiled egg
Based on dinner at 25–30% of the day. Rice 80 kcal per Thai rice ladle (thappi) and egg 75 kcal, from the Thai Food Exchange Lists. Add leafy vegetables as you like

For protein, a 2015 review in the American Journal of Clinical Nutrition (Leidy and colleagues) found that meals with about 25–30 g of protein help you feel full. A dinner of only vegetables or fruit often does not last until morning.

If you are pregnant or breastfeeding, have diabetes or kidney disease, or take regular medication, talk to a doctor or dietitian before you skip meals or change your calories a lot.

What time should you eat dinner? Does eating after 6 pm make you gain weight?

There is no need to stick to 6 pm. Count back from bedtime and finish eating at least 2–3 hours before you sleep. If you go to bed at 11 pm, finishing dinner around 8 pm is fine. Your weight depends mainly on your total calories for the day, but timing does play a part.

  • The American College of Gastroenterology's 2022 guideline suggests that people with acid reflux avoid eating within 2–3 hours of bedtime
  • A 2022 study in Cell Metabolism (Vujović and colleagues) had 16 adults with overweight or obesity eat the same meals 4 hours later. They felt hungrier, had lower levels of leptin, a hormone that signals fullness, and burned calories more slowly
  • That study was small. It is a good reason not to eat dinner very late, but it does not mean that eating after 6 pm makes you gain weight

If you finish work late or work shifts, use the same rule. Count back from when you will actually go to bed, and have your main meal 2–3 hours before that.

High-protein weight loss dinner ideas that keep you full until morning

Good dinner choices are soups, steamed dishes, Thai salads or curries with at least 15 g of protein and no more than 150 kcal, which leaves room for rice. These examples are real CleanFit dishes.

You can also cook something similar at home: steamed fish with lime and blanched vegetables, clear soup with egg tofu, or a salad of shredded chicken breast. Aim for about 90–120 g of cooked meat or fish, which gives about 21–28 g of protein according to the Thai Food Exchange Lists.

Should you skip rice at dinner?

No. For most people losing weight, 1–2 ladles is enough. One ladle of rice has about 80 kcal. If you skip rice at dinner and then eat snacks before bed, you may end up eating more than before.

  • On days you exercise in the evening, keep your usual amount of rice
  • If dinner is a soup or curry, 1–2 ladles of rice will fill you up more than the broth alone
  • For a change from rice, 100 g of boiled sweet potato has about 76 kcal, according to USDA FoodData Central, close to 1 ladle of rice
  • Noodle dishes already count as your starch, so do not add rice

What should you avoid in the evening and before bed?

Avoid food that is high in calories, slow to digest, or disturbs your sleep, especially close to bedtime.

  • Fried food and fatty meat, such as fried chicken or the fatty cuts at a mookata or Korean-style barbecue
  • Very oily or very spicy food, if you have acid reflux
  • Milk tea, sweet drinks and desserts after dinner
  • Alcohol, which adds calories and often comes with fried bar snacks
  • Strong coffee or tea in the evening, if caffeine keeps you awake
  • A very large meal right before bed, even if it is clean food

Hungry late at night while losing weight? What to eat

If you are often hungry late at night, first check your dinner: did it have enough protein, or did you eat it too early? If you are truly hungry, choose a small snack of no more than about 150 kcal.

Home late and too tired to cook? How to handle dinner

After a late finish, if there is nothing ready at home, dinner often ends up being fried food or sweets. The fix is to keep a backup dinner in the freezer. Keep a few non-spicy dishes for late nights, heat the meal until hot all the way through, and on nights when you are not very hungry, have it with just 1 ladle of rice.

CleanFit has 38 frozen, ready-to-heat main dishes, each showing its calories and protein. They do not include rice and keep for 120 days in the freezer. For a full week with dinners already planned, see the 7-day weight loss meal plan, and for other meals, read weight loss meals. Every dish is made with no cooking oil, no MSG, no added sugar and no preservatives, is Thai FDA approved, and has lab-tested nutrition.

Frequently asked questions

Does skipping dinner help you lose weight?

It cuts calories if you do not make up for them later. But many people get so hungry that they snack late at night or eat a bigger breakfast. A light dinner with enough protein is usually easier to keep up.

Is it OK to eat dinner at 8 pm?

Yes, if you go to bed at least 2–3 hours later and your calories for the day stay within your target.

Can I have just fruit or salad for dinner?

Now and then, yes. But it is often low in protein, so you may get hungry before bed. Add chicken breast, egg or tofu to your salad, and watch out for creamy dressings.

How much protein should dinner have?

About 25–30 g is the figure used in research on fullness. For the whole day, our calculator uses 1.6 g per kg of your target weight.

Can I eat Thai curry for dinner?

Yes. Curries with little or no coconut milk, such as kaeng som, kaeng pa or a clear tom yum, are better choices than rich coconut curries. Check the calories if the shop shows them, and eat them with a sensible amount of rice.
