Meal prep: how to cook a week ahead safely, and how long it keeps

Key takeaways
- Home-cooked meals keep 3–4 days in the fridge and 3–4 months frozen, so freeze late-week meals
- Refrigerate food within 2 hours of cooking, or within 1 hour when it is above 32°C
- Prepping 10 meals takes about 3–4 hours; with frozen main dishes you prepare only rice and vegetables
Meal prep means planning and cooking several meals in one go, then portioning them out to eat through the week. It saves time and makes it easy to control what you eat. The key thing to know is storage time: the USDA Food Safety and Inspection Service (FSIS) says home-cooked leftovers keep 3–4 days in the fridge and 3–4 months in the freezer. If you cook on Sunday for 5 workdays, freeze the meals for the end of the week.

What is meal prep, and what are the main styles?
Meal prep is short for meal preparation: plan the menu, shop and cook in one session, then store portions for several days. On workdays you do not have to decide what to eat. You just heat and go. There are three main styles.
| Style | How it works | Best for |
|---|---|---|
| Ready portioned meals | Cook rice, a main dish and vegetables, then pack each meal in its own container | People who want to grab and eat, and control portion size |
| Batch cooking | Cook 2–3 dishes in large pots and serve from them each day | Households eating together |
| Ingredient prep | Wash, chop and marinate ahead, then cook fresh each day | People with a little time to cook daily who do not want to start from scratch |
- Saves time: one kitchen session a week instead of every day
- You know what is in each meal, so calories and protein are easy to track
- Fewer unplanned food runs when you are hungry or home late
How do you start meal prep at home?
Start small, for example just 5 workday lunches, and add more once you have the routine. Follow these steps.
- Count the meals you need, such as 5 workday lunches
- Pick 2–3 dishes that still taste good after storage, with different flavors, such as one curry without coconut milk, one stir-fry and one grilled or baked dish
- Write a shopping list that matches the number of meals, so nothing goes to waste
- Cook everything thoroughly, then cool it quickly by dividing it into shallow containers, as USDA FSIS recommends
- Refrigerate within 2 hours of cooking, or within 1 hour when it is above 32°C, which is common in Thailand
- Seal the containers well and write the date on each one
- Keep meals for the next 3–4 days in the fridge, and put anything later straight into the freezer
Portion size depends on your goal. Use our TDEE calculator (in Thai) to find your daily calories and protein, then divide by meals. A plate that is half vegetables, a quarter rice and a quarter protein is a good starting point.
How long does meal prep last in the fridge and freezer?
Most home-cooked food keeps 3–4 days in the fridge. To keep it longer, freeze it. Your fridge should be at 4°C or below and your freezer at −18°C or below.
| Food | Fridge | Freezer |
|---|---|---|
| Home-cooked leftovers in general | 3–4 days | 3–4 months |
| Soups, curries and stews with meat or vegetables | 3–4 days | 2–3 months |
| Cooked rice | 3–4 days | - |
| Hard-boiled eggs | 1 week | Do not freeze |
| Chicken, tuna or macaroni salad with dressing | 3–4 days | Does not freeze well |
| CleanFit frozen dishes (vacuum-sealed) | 5–7 days after moving from the freezer to the fridge | 120 days |
For food packed and frozen by a manufacturer, follow what the manufacturer states. For food you cook at home, use the times above. If you are not sure how many days something has been in the fridge, throw it out.
When reheating, FSIS advises heating food until the center reaches 74°C (165°F), and bringing soups and curries to a boil. Cover the food, and stir or turn it in the microwave, because microwaves heat unevenly. For thawing and reheating in detail, see frozen meal prep.
How much time does meal prep take each week?
It depends on the number of meals and how practiced you are. This table is a made-up example for 10 workday lunches and dinners from 3 dishes.
| Step | Rough time (example) |
|---|---|
| Plan the menu and write a shopping list | 15–20 minutes |
| Travel and shop | 45–60 minutes |
| Wash, chop and marinate | 30–45 minutes |
| Cook 3 dishes and the rice | 60–90 minutes |
| Portion, label and clean the kitchen | 30 minutes |
| Total | about 3–4 hours |
You get faster after a few weeks, because you know what to buy and how much. Even so, it is around half a day off every week, which is a real cost in a small condo kitchen. To work out the true cost per meal, including your time, see how much clean food costs.
Which meal prep dishes store well, and which do not?
Dishes with some sauce or broth, such as curries, usually store well. Crispy food and tender leafy greens lose their texture quickly.
- Store well: curries without coconut milk, tom yum, tom kha, ka pow stir-fries, grilled or baked chicken breast, minced pork stir-fries, firm vegetables such as pumpkin, carrot and broccoli
- Keep only briefly: stir-fried leafy greens, Thai salads (yam) and dressed salads
- Not suitable: crispy fried food that goes soft when reheated, and hard-boiled eggs, which should not be frozen
- Keep sauces, dressings and dips separate, and add them when you eat
For ideas of dishes that still taste good after freezing, look at our menu, such as Ka Pow Kai at 180 kcal and 33 g protein, Tom Kha Kai at 150 kcal and 31 g protein, or Kang Keaw Wan Kai at 150 kcal and 26 g protein.
No time to cook: what is the meal prep shortcut?
The easiest shortcut is to hand off the part that takes longest, the main dishes, and prepare only rice and vegetables yourself. Cook a pot of brown rice and keep portions in the fridge for 3–4 days. Blanching vegetables for one meal takes a few minutes.
CleanFit already makes main dishes this way. Every meal is cooked, vacuum-sealed and frozen, and keeps for 120 days in the freezer. Once moved to the fridge, eat it within 5–7 days. There are 38 dishes with calories and protein shown, and you choose every meal yourself. Each meal is the main dish only, with no rice. Every dish is made with no cooking oil, no MSG, no added sugar and no preservatives, is Thai FDA approved, and has lab-tested nutrition.

Frequently asked questions
Can I meal prep on Sunday and eat it through Friday?
Not if you only use the fridge, because home-cooked food should be eaten within 3–4 days. Freeze the meals for the later days and move each one to the fridge the night before.
What containers are best for meal prep?
Use containers that seal well and are microwave-safe. Shallow ones help food cool quickly when you store it and heat evenly later. If you plan to freeze, choose ones made for freezer use.
Can I refreeze food after thawing it?
For home-cooked food, USDA FSIS says food thawed in the fridge can be refrozen, though texture and taste usually suffer, so it is best not to make a habit of it. Do not refreeze food that thawed outside the fridge or sat out for a long time. Thaw only what you will eat.
Is meal prep cheaper than buying food?
Ingredients are often cheaper, but count food you throw away and the half day a week it takes. Once you count everything, some people save by cooking and others save by ordering.
Do frozen ready meals count as meal prep?
They work as a meal prep shortcut, because you still have ready meals waiting in the freezer, without the cooking. Choose a brand that clearly shows nutrition and storage information.
